Week 1: Stair Climb Endurance & Weighted Step-Ups

Firefighting requires leg power and cardiovascular endurance. We’ll train with weighted step-ups and stair circuits to prepare you for the stair climb test. Learn how to pace yourself under load, increase lower body endurance, and develop a strategy to conserve energy for the rest of the test.

Week 2: Hose Drag & Pull Strength

Master the technique and grip strength needed for dragging heavy hoses. We’ll work on sled pulls, rope drags, and grip endurance so you can confidently haul the hose and control your movement under fatigue.

Week 3: Forcible Entry Power

Firefighters need explosive upper body strength to simulate breaking through doors and barriers. This week focuses on sledgehammer strikes, rotational power, and full-body force generation to help you dominate the forcible entry simulation.

Week 4: Rescue Drag & Carry Strength

The dummy drag is one of the most challenging parts of fire fitness tests. We’ll focus on grip, posterior chain strength (glutes, hamstrings, back), and technique for moving heavy loads efficiently and safely.

Week 5: Equipment Carry & Load Management

Carrying firefighting gear is all about functional strength, grip endurance, and body control. We’ll train with farmers’ carries, sandbags, and weighted sled pushes to mimic real-world conditions.

Week 6: Full Test Simulation & Strategy

Put it all together! In the final week, you’ll complete a mock fitness test under timed conditions. Learn how to manage fatigue, pace yourself, and execute with confidence on test day.
